Arms, core, legs, cardio. That’s the standard pickleball training checklist. What’s missing from it? The muscles inside your feet.
These are called intrinsic foot muscles — small, deep muscles that live beneath the arch, between the metatarsals, and along the base of each toe. They generate your explosive first step. They stabilise your ankle through direction changes. They load and release energy during every split step. And in recreational players, they’ve quietly weakened over years without anyone noticing.
Your foot is the foundation of every movement on a pickleball court. And almost nobody is training it.
This isn’t an injury prevention article. It’s a performance article. Strong intrinsic foot muscles make you faster, more explosive, and more stable — the same foundation elite court athletes build deliberately. Recreational pickleball players just haven’t been told about it yet.
The Shoe Problem Nobody Talks About
Modern court shoes are engineering marvels. Cushioned soles, arch support, lateral stability — they’re designed to protect you during play. But that protection has a quiet cost.
Supportive shoes reduce the demand on your intrinsic foot muscles. That’s useful while you’re playing — but it means these muscles aren’t being challenged. Over months and years, they quietly lose strength and activation. Think of it like a cast your feet have slowly adapted to. The support is real. So is the deconditioning happening underneath it.
When the shoe absorbs the work, the foot gradually stops doing it.
You don’t feel this happening. You just gradually become half a step slow and assume it’s age, fitness, or something else you can’t fix.
Why This Hits Harder After 50
Foot strength decline accelerates after 50. So does proprioception loss — the foot’s ability to sense ground position and respond instantly. Studies on older adults have linked intrinsic foot muscle weakness to slower balance recovery and reduced responsiveness during movement. This is one of the least discussed reasons recreational players slow down on court as they age, and one of the most fixable.
Players often blame their knees or hips. The real culprit is frequently lower.
The foot is sending delayed signals to the ankle and hip, and the whole movement system is running on outdated information. The good news: intrinsic foot muscles respond to training at any age. Give them a reason to fire and they come back. Foot strength decline after 50 is real — and almost nobody in recreational pickleball is doing anything about it.
How This Connects to Your Game
Every split step starts at the floor. When the foot is passive, the energy generated by your legs doesn’t transfer efficiently into movement. Direction changes become sluggish. First steps feel heavy. Recovery after a wide ball takes a beat longer than it should.
This isn’t a fitness problem. It’s a foundation problem.
When the intrinsic muscles are active and strong, the split step loads properly, push-off becomes sharper, and lateral movement feels less like effort and more like reflex. The difference isn’t dramatic — it’s the half step that separates arriving on time from arriving late.
The 5 Exercises
Do these barefoot. Three to four sessions per week is enough. Many players begin to notice subtle improvements in foot awareness and court movement within a few weeks.
1. The Short Foot Exercise
Activates the intrinsic arch muscles most players have never consciously used.

4. Heel Raises with Toe Splay
Combines calf strength with intrinsic foot activation in one movement.
